HIIT, Built Right: A Field Manual For The Crowd Who Got Burned

Most HIIT online is a randomized circuit with a stopwatch. Here's how an actual coach designs an interval block that builds work capacity instead of injury.

The reason you got hurt

You did a fifty-burpee finisher at minute thirty-two of a session that was already redlining your nervous system, and you blamed yourself. That wasn't your fault. That was bad programming dressed up as a workout. HIIT 2 FIT exists because I watched too many friends try to "get back into shape" with random YouTube circuits and end up on the couch for six weeks with a hamstring strain. We're going to fix that today.

Definitions, because most people are running on vibes

High-intensity interval training is not "any workout that makes you sweat." It is a specific protocol:

  • ▌A measurable work interval at 85–95% of your perceived max effort.
  • ▌A recovery interval long enough to allow the next work bout to hit the same intensity.
  • ▌A total session duration short enough that the intensity stays honest — usually 12 to 25 minutes of work.

If you can't say what your work-to-rest ratio is, what energy system you're targeting, and what the session is preparing you for, you're not doing HIIT. You're doing exercise bingo.

The four formats I actually program

  • ▌**30/30** — 30 seconds work, 30 seconds rest. Great for beginners and conditioning re-entry. Sustainable for 12 to 20 rounds.
  • ▌**Tabata (20/10)** — 20 seconds work, 10 seconds rest, 8 rounds. This is the famous one. It is also the most misused. Tabata is a one-exercise protocol at all-out intensity. If you're doing eight different exercises, you're not doing Tabata, you're doing a circuit with a tight clock.
  • ▌**EMOM** — every minute on the minute, perform a fixed amount of work, rest the remainder. Best for skill-under-fatigue.
  • ▌**AMRAP** — as many rounds as possible in a fixed window. Best for pacing practice and benchmarking.

Each one teaches a different physical lesson. Mixing them inside one session is how you lose the training effect.

The five-question filter

Before I program any HIIT block for a client I ask:

1. What energy system are we targeting today — phosphocreatine, glycolytic, or aerobic? 2. What movement pattern has the client earned the right to load at high speed? 3. What's the recovery requirement before tomorrow's session? 4. Where are they in the menstrual or sleep cycle this week? 5. What is the failure mode I am most worried about?

If I can't answer all five, I scale back to strength work and conditioning at moderate pace.

A 20-minute session I'll write for almost anyone

  • ▌Warm-up: 6 minutes of joint prep + 2 light interval rehearsals.
  • ▌Block A — 5 rounds of 30/30 on a Concept 2 rower at 75% of your two-minute pace.
  • ▌2 minute easy walk.
  • ▌Block B — EMOM 8 minutes: odd minutes, 8 goblet squats; even minutes, 10 push-ups.
  • ▌Cool down: 4 minutes nasal-breathing walk.

Total time: 22 minutes. Total honest work: roughly 13 minutes. Recovery cost: low to moderate. Repeat tomorrow if you scaled correctly. That's the rule. Read more on why recovery is the entire point in The Recovery Rule.

How HIIT 2 FIT actually delivers this

The branded program is called HIIT 2 FIT — it's the personal training service on the Services page. We assess your work capacity in week one, then we build a six-week block where the intensity climbs and the volume shrinks. By week six you are doing less total work and you are stronger and faster than you were on day one. That is the entire game.

Common objections, answered

  • ▌"I'm too out of shape to start HIIT." — You're exactly the right shape to start. We scale the work interval to your reality, not to Instagram's.
  • ▌"I tried HIIT and gained weight." — You ate at a surplus, or you slept four hours a night, or both. The calculator at /hiit-2-fit/nutrition will tell you the truth in 60 seconds.
  • ▌"I get bored." — You're doing random circuits, not programmed blocks. A real program has a goal you can track. Boredom dies the day you can see the number move.

Your next step

Enlist. I'll write the first two weeks for you, free, so you can see how a session is supposed to feel before you commit to anything.
